Why the first four weeks matter
In a 2026 study that followed 389,481 people using one fitness app for a year, how consistently they trained in their first 28 days was the strongest predictor of whether they were still training months later; only about one in ten beginners was still training regularly after a year [Frontiers 2026]. It is an observational study from a single app, so it shows an association rather than cause, but it points at the same thing coaches see: the habit is the hard part. The 2026 ACSM position stand agrees that doing some training regularly matters more than any single variable [ACSM 2026].
Four weeks, step by step
| Week | Focus | How |
|---|---|---|
| 1 | Learn the movements | Choose loads that feel easy: stop each set with three or more reps in reserve, and write down what you used |
| 2 | Settle into the target | Move toward the plan’s reps-in-reserve target; keep the same days each week |
| 3 | Add reps | Add a rep here and there within each range at the same weight |
| 4 | First weight steps | When every set reaches the top of its range at the target effort, add the smallest weight step |
A common coaching approach for a careful start, not a prescription. Warm up before working sets, and stop an exercise that causes pain.
Or let the app ease you in
TrainHere can start any of its plans this way. Ease in makes your first rotation, one workout of each training day, lighter: fewer exercises, at most two working sets each, and at least three reps in reserve. After that rotation you choose whether to return to your usual workouts or keep it lighter a little longer; four rotations take about four weeks at your planned schedule. It is optional and free, keeps your program and history, and you can return to usual workouts at any time. Ease in on the free web app ↗
Pick a schedule you can keep
- Two days if January is busy: two full-body sessions still train every major muscle twice a week.
- Three days if you can: full-body sessions with a rest day between them.
- Four days only if you already train regularly: an upper/lower split.
Training each major muscle at least twice a week is a sound default [ACSM 2026]. See full body vs upper/lower for the trade-offs.
Build your January plan
Use the free plan generator with your goal, days, session length and equipment, or start from a ready plan: 2-day full body, 3-day dumbbell, home gym or 3-day full body in a gym. Just bought equipment? See what to buy first.
What to track
- Sessions per week. The number that matters most in January.
- Loads and reps. So each session can build on the last.
- Reps in reserve. So progress comes from planned effort, not from grinding every set.
TrainHere tracks all three, keeps your rotation in order when you miss a day, and explains each new target.
