What the research shows
- A 2024 meta-analysis found no clear difference in strength or muscle growth between split and full-body routines with similar weekly volume [Ramos-Campo 2024].
- With weekly volume equal, how often a muscle is trained made no significant difference to growth [Schoenfeld 2019]. An earlier analysis found twice a week better than once a week [Schoenfeld 2016].
- The 2026 ACSM position stand recommends training all major muscle groups at least twice a week [ACSM 2026].
Both routines below train each muscle twice a week, so the choice is mostly about your week.
Choose by schedule
| Days a week | Structure | Why |
|---|---|---|
| 2 | Full body | Each muscle twice a week in only two sessions |
| 3 | Full body | Each muscle two or three times a week, with shorter sessions |
| 4 | Upper/lower | Each half of the body twice a week, with more sets per session for fewer muscles |
TrainHere builds plans this way: two and three days become full-body rotations, and four days an upper/lower split.
Trade-offs
| Full body | Upper/lower | |
|---|---|---|
| Missed session | Little lost; every session covers everything | Half the body waits; TrainHere keeps the rotation order so nothing is skipped |
| Session length | More exercises per session | Fewer exercises, more sets each |
| Fatigue | Spread across the body | Concentrated in one half; the other half rests |
